Dense bean salads for autumn: tips from a dietitian chef

WWhen you think of salads, ingredients like leafy greens and cherry tomatoes might be the first to come to mind, but thanks to TikTok’s viral dense bean salad trend, we’re reimagining what salads can look like: They don’t always have to include baby bean salads. spinach or kale to be considered a bowl of nutritious goodness.

In case you’re not familiar, dense bean salads are usually packed with chickpeas, cucumbers, peppers, red onion, cherry or sun-dried tomatoes, feta cheese and fresh herbs, such as parsley and cilantro. They are all chopped into small, bite-sized pieces, making it easy to stuff the salad into a pita bread, place it over a piece of sourdough bread, or eat it on its own.

“Generally speaking, the term ‘dense’ indicates no lettuce,” explains Abbie Gellman, RD, dietitian and chef. This allows people to put together ingredients they like, such as beans, vegetables and cheese, and mix them with a vinegar-based dressing. “You can store it in the refrigerator for several days where it will marinate and the flavor continues to develop (unlike lettuce and other vegetables that will wilt or break down with a vinegar-based dressing and time).”

But now that it’s officially fall, you might be wondering how to incorporate more seasonal ingredients into your dense bean salad. To help us embrace fall’s nutritious produce, Gellman shares her spin on this salad trend.

First off, what’s so great about dense bean salads?

Because the basis of this virus salad consists of beans, you get enough vegetable proteins and fibers. The bonus is that canned beans are very accessible and affordable.

“Beans are a great way to get plant-based protein, as well as fiber and various nutrients like magnesium and plant-based iron. They add complex carbohydrates and really increase the nutrition and flavor of most dishes,” says Gellman. “Cherry tomatoes and cucumbers are generally beloved vegetables. They are also affordable, easy to find and rich in nutrients,” she adds.

Plus, things like crumbled feta cheese provide a salty, satisfying taste and more filling protein. Finally, dressings with vinegar, oil, and Dijon mustard help you absorb all the nutrients in your salad (fats help you absorb antioxidants, according to an April 2019 study in Molecules) and add a ton of flavor. Many TikTok creators who make chunky bean salads also add meaty steak, pepperoni and chicken and swap feta cheese for mini mozzarella balls.

The great thing about dense bean salads is that you can make them with whatever ingredients you have on hand and with the flavors you prefer. For example, TikTok creator @violet.cooks (whose videos have more than 2 million followers) has created a version with roast chicken, marinated feta and olives, white beans, garbanzo beans, peppers, and a chimichurri-inspired dressing made with parsley, cilantro , red pepper flakes and olive oil.

Salad with marinated feta and fat beans! Ingredients 1 rotisserie chicken 1 16 oz can marinated feta and olive mixture 1 bunch cilantro 1 bunch parsley 1/4 red onion 1 cup cherry tomatoes 1 bell pepper 1 can white beans 1 can garbanzo beans 1/2 cup olive oil 1/4 cup red wine vinegar the juice of 2 lemons 1/2 teaspoon Dijon mustard large pinch of sea salt pinch of red pepper flakes 2 cloves of garlic Instructions Break the chicken on the rotisserie spit and chop finely. Deseed and cut the pepper. Cut the cherry tomatoes in half. Finely chop the parsley and coriander. Rinse the beans and let them drain. Add the chicken, peppers, tomatoes, parsley, cilantro and beans to a large bowl. In a separate container, combine the olive oil, vinegar, mustard, sea salt, red pepper flakes, and crushed garlic. Add that to the bowl with the marinated olive-feta mixture. It should be in a seasoned olive oil mixture, pour that in too. Toss everything together and store in deli containers or Tupperware in the refrigerator.

“As mentioned above, these ‘dense’ salads do not contain ingredients (such as lettuce) that will wilt or cannot be left in the refrigerator with dressing for long periods of time. These types of salads allow people to plan ahead and have things ready. They are also very ‘formal’ so the user (or eater) can mix and match how he or she wants. For example, one person might like pinto beans, while another might like black beans, and some people might try cucumbers while others might say bell peppers Gellman.

Fall ingredients to add to your dense bean salads

So how can we “fail” this trend and make the most of the nutrient-rich fall produce the season has to offer? Gellman recommends adding some of the following products to the mix:

  • Roasted winter squash (think: butternut, acorn, delicata)
  • Roasted potatoes or sweet potatoes
  • Pickled red onions
  • Apples
  • Pears
  • Nuts and seeds, such as pumpkin seeds

Tips

“I recommend slicing and adding (apples and pears) just before eating so they don’t oxidize and turn brown,” she says.

She also recommends roasting nuts and seeds for a deeper, richer flavor. “Nuts and seeds add healthy fat, fiber and nutrients such as vitamin E and magnesium. These also add texture to the meal, which many people enjoy,” she notes.
